Sleep is a sequence, not a switch
It’s tempting to think of sleep as a light going off: awake, then not. But from your brain’s point of view, the night is closer to a piece of music with repeating movements. Every night, you cycle through the same sequence of stages — roughly every 90 minutes, four to six times before morning.
Understanding this sequence is the single most useful piece of sleep knowledge there is. It explains why you sometimes wake up groggy after a long sleep, why the first half of the night feels “deeper,” and why an alarm at the wrong moment can ruin an otherwise decent night.
The four stages, in plain language
Stage 1 — Drifting off. The doorway between waking and sleep. Your muscles loosen, thoughts go strange, and a sudden jerk might snap you back. It lasts only a few minutes, and if someone woke you now, you might insist you weren’t asleep at all.
Stage 2 — Settled sleep. This is where you spend about half the night. Your heart rate slows, body temperature drops, and your brain starts producing quick bursts of activity called sleep spindles — which researchers believe help file away the day’s learning. It’s unglamorous, but it’s the workhorse of the night.
Stage 3 — Deep sleep. The heavy, restorative stage. Growth hormone is released, tissues repair, the immune system does its maintenance rounds, and the brain literally rinses itself — a drainage system called the glymphatic system clears out metabolic waste. Being woken from deep sleep is why you sometimes feel drunk-groggy for twenty minutes. This stage dominates the first half of your night.
REM — Dreaming sleep. Your brain becomes almost as active as when you’re awake, your eyes dart under closed lids, and your body is temporarily paralysed so you don’t act out your dreams. REM is where emotional processing and creative connection-making happen. It dominates the second half of the night — which is why cutting your sleep short by two hours doesn’t cost you 25% of your rest, it costs you most of your REM.
Why this explains so much
- Groggy after 8 hours? You likely woke mid-deep-sleep. Waking at the end of a cycle feels far easier than waking in the middle of one.
- Sharp memory after good nights? Stage 2 and REM were doing their filing.
- Early bedtime feels extra restorative? You gave deep sleep — front-loaded in the night — its full window.
- Late nights make you emotionally brittle? You traded away REM, the stage that regulates mood.
What you can do with this, starting tonight
Keep your wake time steady. Cycles anchor to a consistent rhythm. A fixed wake-up time — yes, weekends too, within an hour — does more for sleep quality than almost anything else.
Protect the first 90 minutes. That first cycle carries the richest deep sleep. Going to bed calm, cool, and not freshly fed gives it the best chance.
Count back in cycles. If you must wake at 6:00, working back five 90-minute cycles suggests sleeping by about 10:30. It won’t be exact — cycle lengths vary between people — but it beats arbitrary bedtimes.
Don’t panic about brief wakings. Surfacing briefly between cycles is normal and ancient. It only becomes a problem when you check the time, do the maths, and start worrying.
